Been away awhile… And a new PR

Well its been a busy couple of weeks. Although I haven’t been able to make it to the box regularly due to work and other commitments. I have tried to complete the posted WOD’s from CrossFit Lazarus at home.
I competed in a Judo tournament in Lloydminster last weekend and left with a silver medal in the Senior novice +100kg division as well as the masters +90kg division. Overall it was a decent performance. My cardio was lacking and I definitely felt it when I fought 4 matches in a 20 minute period.

We(Nicole, Xander, Zachary and myself) have signed up to race in a Spartan sprint in Calgary in August. It’s a 5km run with various obstacles placed throughout the course.

I am not a fan of running in any sense of the word. My philosophy has always been to only run if someone is chasing you. i was a sprinter growing up so anything over 200m is pretty much out of my comfort zone. So this race should be interesting.

Tonight I worked on some muscle up progressions, pull ups and squats as a warm up.
Then completed a 5-5-5-5-5 Shoulder Press.
Completing 125/135/145/155PR/160X finishing with a new PR of 155lb 5 rep max.

I finished up with a 2500m row.

Well first day back to Crossfit Lazarus after a month long vacation followed by a few busy weeks of work. Tonight we had 1 rep max back squats.

Warm up:

I set a new PR tonight with the 320lb back squat. Feels pretty good to be back, all though my legs are like jello. I almost fell on my face trying to get out of my truck when I got home.

Well it’s been a month or so since I posted last. We have been pretty busy. Recently my family and I traveled to Okinawa for a vacation and to celebrate the 100th anniversary of the birth of Meitoku Yagi, the originator of the style of Karate we practice. The trip was fantastic and if we had our choice we would have stayed permanently.
The highlight of the trip had to be watching Xander grade in front of a panel of Okinawan Karate masters. He handled himself like a pro and nailed it. Nikki and I couldn’t have been more proud than watching him receive his certificate from Sensei Akihiro Yagi.

With a month off from CrossFit I went into this weekends Judo tournament a little less prepared then I should have been. i lost all of my matches. mostly due to my own errors during the matches. but I did have a blast. And I got to see some old friends.

I’m definitely glad to be back at CrossFit Lazarus this week. it’s going to be painful again for awhile but I’m ready to go!

Deadlifts 1-1-1-1-1-1-1 – NEW PR!

Well today was one rep max Deadlift day at CrossFit Lazarus. I couldn’t make it in to the box today so I completed my WOD at home. There were some nice PR’s today. Sam hit 325#, Amanda hit 300#, and Sid hit a massive 485#. Wow great job.

I did some mobility work to get everything loosened up for the heavy lifting.

I moved along well through my warm up, working up to 285#. The bar was feeling light tonight, even the 405# lift felt light. So I decided to go for 425#. I almost had the 425# lift, I lost my grip on the bar just before I locked out at the top of the lift. Next time I’m going to stick with the split grip right from the start. Still a new PR, but would have been nice to hit 425!

After this WOD I went to Karate to prep for my grading next week and our trip to Okinawa. Completed two hours of training. Then completed my Burpees for the day only 6664 to go!

First CrossFit Competition “The Western Classic”

I competed in my first CrossFit competition this weekend. The Western Classic was a great event put on by CrossFit Ramsay in Calgary. Being that I have only been cross-fitting for five months, I went in Saturday morning pretty nervous. CrossFit Ramsay put on an excellent event, the other athletes and spectators created a welcoming and encouraging atmosphere for all. It was a great experience overall!

I didn’t go into this competition with any illusions that I was going to win. I know I’m not at that level yet. The key word there is yet. I went in with a plan to to go as hard as I can and see what happens. I wanted to use this as a measuring stick to see where I am and where I need to be.

WOD 1 – AMRAP Snatch/Toes to Bar (7 min)
9 Power Snatch – 95lbs/53lbs
9 Toes to Bar
6 Power Snatch – 115lbs/63lbs
6 Toes to Bar
3 Power Snatch – 135lbs/73lbs

This WOD wasn’t as bad as I thought it was going to be. Toes toe bar are not my specialty and did limit me to 1 and a half rounds completed in the seven minute time. Not great results but including all the no rep attempts at toes to bar it was a really good work out. Everyone from Lazarus put in a great effort on this WOD putting up great numbers. First Eva great heart, getting back up and powering through to finish the WOD after a early fall.
My most memorable moment of the weekend was watching Coach Pete battle through the WOD and powering out several attempts at the 135 pound power snatch which happens to be his body weight. The emotion built as the crowd were on their feet cheering him on; then he nailed the lift and the roar of the entire gym was quite simply awe inspiring. Great work Pete!

I was a little worried about this WOD going in. After watching some of the early heats, and gauging what I estimated my time would be on the row compared to what everyone was getting. I didn’t think I would have much time left for box jumps. To my surprise our group from Lazarus did exceptionally well on the rowing. Not bad for a box that doesn’t have a rower.

This one was fun.. No really it was. The 3 minutes of kettlebell swings seemed to last forever. The 2 minutes of thrusters felt even longer. The 1 minute of pull-ups was over in what felt like only seconds. My arms were wrecked after the first two rounds, it was all I could do to grip the bar for pull-ups.

Today I spent some time working on my power snatch today. Just started with a 45lb bar and worked up focusing on proper form before weight. Followed it up with a solid stretching session. I am all set for the Western Classic on Saturday at CrossFit Ramsay.

As I completed the workout I received a email with the results from the CrossFit Level 1 certification course last weekend. It’s official I’m a CrossFit Level 1 trainer!

Garage Gym Almost Complete – Update(Complete.. for now..)

Well since my last post I have sold the Smith machine and added a couple 25KG competition plates to the collection. We have also received the GHD and brought home the rower to use. Pretty much the only item we still require is a rope and somewhere to hang it.

Well after numerous trips to Fitness Town and some searching on kijiji, our home gym is ready to use. It’s a little small but there is more than enough room to complete almost all Crossfit activities. Now we have no excuse for missing a WOD. If for some reason we are not able to make it down to CrossFit Lazarus, we can easily complete a WOD at home.

So here is the Smith machine I found on kijiji several months ago. I got a pretty good deal on it. We don’t use it as much as we thought we would(This unit is for sale in case anyone is interested). I prefer to use the free weights. It gets used mostly as a base for the TRX. You can also see my home made version of the Rogue plyo box. I think it set me back around $40 for the materials and about an hour and a half of labour.

You can see here hanging on the wall the Hoist folding bench we received from Fitness Town when we won the 21 Fitness Challenge Nov 2010, as well as my 45lb olympic bar, a couple of sticks of PVC for warm ups and working on form. We also have some bands for assisting pull ups and for stretching a couple foam rollers for mobility work. one of the boys favoraite items is the bongo board hanging on the wall. They love to practice their skateboarding tricks whenever they can. I use it strictly to add some difficulty to push ups. I picked this up from Fitness Town as well. I think they were quite happy to get it off their floor, removing all they potential lawsuits that could have been caused by it!

Here is my Hoist squat rack with a pull up bar. This unit is the most used piece of equipment we have. We have an assortment of steel plates that came with the smith machine that I use as counter balance for when I’m working on my kipping pull ups. You can see the Rogue Bella bar Nikki requested for Christmas, as well as an assortment of skipping ropes and bands. We are giving the velcro lifting belts a try on the days we go for heavy lifts. We’ll see how they hold up and possibly we will invest in some good leather ones if these don’t work out. We have a set of rings but no where to hang them properly right now. There is a tree out in the yard that will work for summer WODs. You can also see a set of power block adjustable dumbbells that were another prize we received from the 21 Day Fitness challenge.

Here we have the medicine balls for those fun wall ball WODs, kettle bells, ab-mats and some agility rings. these rings keep the boys busy for hours. You can also see a stretching machine for martial arts and bumper plates for OLY lifting including my most recent addition of two 65lb plates.

This is my most recent purchase. The GHD is paid for, I’m just waiting for it to be shipped in From Fitness Town Burnaby. Can’t wait to start using it. We have just enough room to squeeze this one in the garage. We also have a rowing machine and an elliptical in the house that we use for tabata WODs.

Here’s the shoe collection. Mainly Inov-8′s. Between my Inov-8′s and my martial arts gi collection my wife thinks I have a problem. On a side note the three containers on the left are Nicole’s shoes, she even tried out the vibriums(she has way more shoes than I do). I used to go with adidas shoes, then tried out reebok and nike. I still suffered a lot of foot and lower leg pain while running. Once I tried my first pair of Inov-8 230′s I fell in love. I don’t get the pain while running anymore. I have added two more pairs of F-lite 230′s and a pair of the F-lite 195′s and a pair of Rocklite 319′s for walking around. I plan on picking up a pair of the F-lite 220′s and a pair of the Bare-XF 210′s that’s what the two empty boxes are for. Maybe I do have a problem, lol.

So that’s a quick tour of our home gym. I would say that 95% of the gear we have was supplied by Fitness Town Edmonton or from Fitness Town online. My wife thinks I have stock in Fitness Town that’s why I keep going there. Maybe I should..Dai let’s talk?? Seriously I keep going back because their staff are more than just salesmen there to take your money. The first time we walked in the store we were greeted right away by friendly staff eager to help. We told them what we were looking for and they proceeded to ask what we we needed it for. After explaining what we needed, they proceeded to recommend some other items that may be more effective even if they were a lower priced item. Fitness Town has played a huge part in changing my family’s lifestyle from sedentary to very active. If I asked Nicole what she wanted for Christmas a few years ago or even last year I can guarantee that she wouldn’t have asked for a OLY bar. That’s exactly what she asked for this year. We owe it all to Dai Manuel and the fact that he only hires people who care about what they do. The staff cares about you and your goals and will go out of their way to help you achieve them. Dai was the one who inspired me to try CrossFit in the first place. Now our family can’t get enough of it.

Day 2 CrossFit trainer course

Today was a fun day filled with a lot of valuable information. The CrossFit crew did a combination of front squats and bar muscle ups and cleans, push ups, pull ups.

We completed a team WOD consisting of:

One person completes 15 box jumps
The second and third members does as many kettle bell swings and hand release push ups in the time the first person completes 15 box jumps then keep switching positions until 5min is up. Scores total kettle bell swings and push ups combined.

We completed 225reps

Overall it was a great weekend of learning. I have a lot of great information I can now pass on to others to help improve their CrossFit training. As well as some great ways to improve my own.
